1. Calculating TDEE & Your 500-Calorie Deficit

Estimate maintenance with bodyweight (lb) x 14-16, then verify against two weeks of scale data. Subtract 500 calories for roughly 1 lb per week of loss.

  • Sedentary desk work: bodyweight x 13-14
  • Lifting 3-5x/week: bodyweight x 15-16
  • Weigh daily, act on the 7-day rolling average only
  • If the average hasn't moved in 10-14 days, cut another 150-200 calories

2. Daily Protein Anchoring

Anchor 1g of protein per pound of bodyweight before anything else on the plate. Protein protects lean mass in a deficit and has the highest thermic cost of all macros.

  • Build every meal around 35-50g of protein first
  • Fast food anchor: double the meat, never double the base
  • Lean sources: chicken breast, 96/4 beef, shrimp, egg whites, whey isolate

3. Satiety Index Hacks

Volume beats willpower. Choose foods with the highest weight-to-calorie ratio so the same calories fill more stomach space.

  • Volumetric swaps: lettuce or greens base instead of rice (saves 200+ cals)
  • Fibrous veggies: extra fajita peppers, broccoli, cabbage, salsa
  • Egg whites and 0% Greek yogurt for high protein at near-zero fat
  • Aim for 25-35g fiber per day to blunt hunger spikes

4. Fluid Intake & Hydration Rules

Dehydration mimics hunger and tanks training output, especially during fasted cardio.

  • Baseline: 0.5-0.7 oz per lb of bodyweight daily
  • Add 16-24 oz per hour of cardio or heavy sweating
  • Fasted cardio: 16 oz water + electrolytes (sodium, potassium, magnesium) beforehand
  • Carbonated water or black coffee before meals to blunt appetite

5. Smart Eating Out Strategies

Restaurants are only dangerous when you order by default. Order by script instead.

  • Double protein, no rice, extra veggies, sauces on the side
  • Skip liquid calories — soda, sweet tea and beer add 300+ invisible cals
  • Pre-log the meal in the morning and eat lighter around it
  • Cheese, sour cream and creamy dressings are 100-230 cals each: pick one, not three
